Magnesium Forms Half of What You Feel Is Not the Magnesium

Six magnesium forms on the shelf, all at similar doses. The one that suits you is decided by something printed in the second half of the name.

Magnesium is never sold on its own. It arrives bound to a partner molecule, and that partner is not just packaging. Several of them are active compounds with effects of their own, studied separately from magnesium entirely. So the form you pick delivers two things, and only one of them is the mineral.

Glycinate, citrate, malate, taurate, threonate, oxide. What each of these magnesium forms brings, and who each one gets chosen for.

Magnesium Glycinate

Chosen for sleep, and for anyone whose stomach objects to other forms.

Magnesium bound to glycine, an amino acid studied on its own as a sleep aid. In trials, 3 grams of glycine before bed shortened the time it took people to fall asleep and to reach deep sleep, and left them less tired the following day.

Worth knowing the arithmetic, because it rarely gets mentioned. A capsule delivering 200 mg of elemental magnesium as bisglycinate carries roughly 1.2 grams of glycine. Real, and under half the amount used in the sleep research.

So the calming reputation of this form is partly the magnesium, partly the glycine, and partly a study dose you are not actually taking.

Magnesium Citrate

Chosen when things move slowly.

Magnesium bound to citric acid. Well absorbed, and the carrier draws water into the bowel. At higher doses it loosens stools reliably enough that medicine uses it for exactly that purpose.

Which also makes it a poor choice at bedtime if things already move fine.

Magnesium Malate

Chosen for daytime.

Magnesium bound to malic acid, one of the intermediates your cells run through when they turn food into energy. That position in the energy cycle is the reason this form gets taken in the morning, when someone wants magnesium without anything settling attached to it.

Magnesium Taurate

Chosen with the heart in mind.

Magnesium bound to taurine. Taurine is concentrated in heart muscle and has a research literature of its own, including trials where supplementation modestly lowered blood pressure in people whose pressure had started climbing. Magnesium carries separate cardiovascular research behind it as well.

Magnesium Threonate

Chosen for the brain.

Magnesium bound to threonic acid, and this carrier was designed as a delivery vehicle. The question it was built around is whether more magnesium reaches the brain, and the trials so far have looked at memory, focus and sleep. The amount of magnesium in a studied dose is small, so it gets layered with another form.

Magnesium Oxide

Chosen on price, which is the whole of its case.

Magnesium bound to oxygen, and the one you are most likely to meet, since it fills most of a grocery shelf. It absorbs the worst of any common form, somewhere near 4 percent in the studies that have measured it. In one 60-day trial comparing three forms, oxide performed no differently from placebo.

Worth checking your own bottle for one thing. Pure bisglycinate is bulky, so a real dose needs a large capsule, or several. To fit a bigger number onto a smaller pill, some manufacturers blend oxide into a product sold as glycinate. If the panel on the back lists magnesium oxide next to bisglycinate, you are holding a mix.

Which Magnesium Is Absorbed Best

These forms differ mainly in how readily they dissolve, and absorption tends to follow solubility. A compound that stays intact through the gut has very little chance of getting anywhere.

Dose size matters more than most women expect. When researchers measured absorption across a wide range of intakes, the percentage absorbed fell from around 65 percent at the smallest dose to about 11 percent at the largest. Your gut has a ceiling, and one large capsule sails straight past it.

  • Split the daily total into two or three smaller doses, since a smaller amount is absorbed at a higher percentage
  • Give any change four weeks before judging it, because the trials that found something ran at least that long

 

Underneath all of it sits your own digestive capacity, which varies enormously from one woman to the next. The best form available still has to be broken down and taken up by a gut that is working well.

Magnesium and Vitamin D: One Place This Shows Up That Surprises People

The enzymes that convert vitamin D into the form your body can use appear to need magnesium to do it, in the liver and again in the kidney.

So a vitamin D level that will not move after a year of supplementing is sometimes a magnesium story. Minerals work as a group, and reading one on its own hides that.

How to Test Magnesium: The Question None of This Answers

Everything above assumes you are short of magnesium in the first place. Many women are, since intake across the population sits below what is recommended, and the reasons are ordinary: soil, food processing, stress, certain medications.

But the test used to check it is the one that will not tell you.

Standard blood magnesium measures serum, and serum holds under one percent of the magnesium in your body. Your body guards that number closely, because magnesium in the blood is doing electrical work it cannot afford to lose. It will draw from your tissue to keep the blood level steady.

So a normal serum result can sit on top of tissue that has been running low for years.

The marker that reads inside the cell is red blood cell magnesium. Red cells hold their magnesium across a lifespan of about three to four months, which makes that result an average of the window instead of a snapshot of one morning.

Timing matters if you have it run. Checking before you start supplementing, or waiting a couple of months after you change something, gives a far cleaner answer than testing a few days in.

So Which Magnesium Should You Take

The list above narrows it quickly. Sleep points one way, sluggish digestion another, daytime energy another again. They can also be layered, and a combination is what I tend to prefer.

What the list cannot tell you is how much you need, or whether magnesium is the mineral in short supply at all. That comes from red blood cell magnesium, read next to potassium, calcium and zinc, because those numbers explain each other.

Sometimes it changes what someone takes. Sometimes it shows magnesium was never the gap, and the vitamin D that would not move was the clue all along.

Both are useful answers to have.
